Warmup: (7.5 min)

90 sec light row into 4 rounds of:

1 min hard row focusing on wattage output/30 sec recovery row


2 min instructor demo


32 min to complete the following:


4 Rounds:

8 ea. S/A snatch

10 DB hammer curl to neutral grip OH press

12 DB hip hinge low row

8 ea. Low bank plank in/out (around wrists)


4 Rounds:

10 DB upright row

10 DB OH tricep extensions

10 DB thrusters

10 KB hip to halo (total)


*if finished row repeat all exercises for 8 reps ea*

20 total DB plank pull through

15 power band bicep curls

10 power band front raises

5 bench power pushups


5 min cool down/stretch"
